Hi Andy.
I would go with 1 in the morning, 2 before training and 1 before bed then after around a week you can up the bedtime dose to 2.
I personally do a month of as above then 2 weeks where i only use it at bed time at 2 capsules then go back onto the full doses for a month and so on. After around 16 weeks i stop using it for around 4-6 weeks and then start back on it again.
